  1. Step on the band with both feet, holding the handles at shoulder height.
  2. Lower into a squat, keeping your chest up and knees behind your toes.
  3. As you stand, press the band overhead.

2. Bent-Over Band Rows

  1. Stand on the band, holding both handles with your palms facing inward.
  2. Hinge forward at the hips, keeping your back flat.
  3. Pull the handles toward your ribs, squeezing your shoulder blades.

3. Band Deadlifts

  1. Stand on the band with your feet hip-width apart, holding the handles.
  2. Hinge at your hips, lowering your hands toward the ground while keeping your back straight.
  3. Return to standing by driving through your heels.

  1. Wrap the band around your wrists and hold a plank position.

The Routine:

  1. High Knees (3 sets x 30 seconds)
  2. Speed Skaters (3 sets x 30 seconds)

How to Do It:

1. Band Chest Press

  1. Anchor the band behind you at chest height.
  2. Hold the handles with elbows bent at 90 degrees.
  3. Press forward until arms are fully extended,
  4. Return to the starting position.

2. Band Bicep Curls

  1. Step on the band with feet hip-width apart.
  2. Hold the handles with palms facing forward.
  3. Curl the band toward your shoulders.
  4. Slowly lower back down.

3. Band Overhead Triceps Extensions

  1. Anchor the band low or step on it with one foot.
  2. Hold the band behind your head with elbows bent.
  3. Extend your arms overhead.
  4. Slowly lower back.

4. Band Face Pulls

  1. Anchor the band at shoulder height.
  2. Hold the handles with both hands, keeping your arms straight out in front.
  3. Pull the handles toward your face, squeezing your shoulder blades together.

Day 5: Low-Impact Cardio & Core

What you need: Just your body. This workout will take 20-25 minutes.

The Routine:

  1. Step Jacks (3 sets x 30 seconds)
  2. March in Place with Arm Swings (3 sets x 30 seconds)
  3. Plank to Side Plank (3 sets x 10 reps/side)
  4. Dead Bug (3 sets x 12 reps/side)

Directions: Perform this workout as a circuit. Complete each exercise, rest for 15 seconds, and repeat for three rounds.

How to Do It:

1. Step Jacks

  1. Step one foot out to the side while raising your arms overhead.
  2. Return to the center and repeat on the other side.

2. March in Place with Arm Swings

  1. March in place, lifting your knees high while swinging your arms front to back.

3. Plank to Side Plank

  1. Start in a plank position.
  2. Rotate your body to one side, extending your top arm toward the ceiling.
  3. Return to the plank and repeat on the other side.

4. Dead Bug

  1. Lie on your back with arms and legs extended upward.
  2. Lower the opposite arm and leg toward the floor while keeping your core tight.
  3. Alternate sides.

Day 6: Lower-Body Resistance Band Strength

What you need: A medium-to-heavy resistance band. This workout will take 25-30 minutes.

The Routine:

  1. Band Lateral Walks (3 sets x 10 steps/side)
  2. Band Glute Bridges (3 sets x 15 reps)
  3. Band Bulgarian Split Squats (3 sets x 10 reps/leg)
  4. Standing Band Calf Raises (3 sets x 15 reps)

Directions: Complete each exercise with proper form, taking 30-45 seconds of rest between sets.

How to Do It:

1. Band Lateral Walks

  1. Place the band around your thighs or ankles.
  2. Step side to side in a squat position, keeping tension on the band.

2. Band Glute Bridges

  1. Lie on your back with the band around your thighs.
  2. Push through your heels to lift your hips while keeping your knees apart.
  3. Lower back down.

3. Band Bulgarian Split Squats

  1. Place one foot behind you on an elevated surface.
  2. Hold the band under your front foot and perform a single-leg squat.
  3. Repeat on the other leg.

3. Standing Band Calf Raises

  1. Stand on the band with both feet, holding the handles.
  2. Raise your heels to stand on your toes.
  3. Lower back down.

Day 7: Steady-State Cardio (Active Recovery)

What you need: Comfortable walking shoes and space for movement. This workout will take 30-45 minutes.

The Routine:

  • Perform a brisk walk, incline treadmill walk, or steady cycling session.
  • Maintain a moderate pace where you can hold a conversation but still feel your heart rate elevated.

Directions: Focus on moving continuously for the entire duration. Stretch lightly afterward to aid recovery.
